Tabouli Bulgur Wheat Salad

Ingredients

1 cup dry bulgur wheat
1 cup hot water
1⁄2 cucumber, chopped
2 stalks celery, chopped
1 tomato, chopped
4 green onions, chopped
1⁄4 cup fresh chopped mint (or cilantro)
1 cup fresh chopped parsley
1 clove garlic, minced or 1/8 teaspoon garlic powder

DRESSING
1⁄4 cup lemon juice (or vinegar or half of each)
2 Tablespoons vegetable or olive oil
1 teaspoon pepper
1⁄4 teaspoon salt

Directions

  1. Place the bulgur in a large bowl and soak in the hot water until the water is absorbed, (about 30 minutes). When it's ready, drain any excess water.
  2. Mix the dressing Ingredients together. Set aside.
  3. Chop the vegetables and add to the prepared bulgur. 
  4. Add dressing to salad and stir. Refrigerate for 2-3 hours and serve chilled.
  5. Refrigerate leftovers within 2 hours.

Notes

  • Top with plain yogurt.
  • Add other chopped veggies including red or green peppers, garbanzo beans (chickpeas), grated carrots, or summer squash.
  • Freeze extra lemon juice to use later.
  • Serve as a side dish or serve on lettuce leaves or make sandwiches with whole wheat or pocket (pita) bread.

Lentil Soup with Lime Juice

Ingredients

1 Tablespoon vegetable oil
1 medium onion, chopped
1 pound dried lentils, washed and picked over
8 cups cold water
1 teaspoon salt
1⁄2 teaspoon each black pepper and ground cumin
1 teaspoon dried thyme or oregano
3 bay leaves
1 can (4 ounces) mild green chilies, drained and chopped
1 red bell pepper, cored, seeded, and finely chopped
1 carrot, peeled and finely chopped
1⁄3 cup fresh lime juice or to taste (or 1 tablespoon lemon juice)

Directions

  1. In a large saucepan, sauté the onion in vegetable oil over medium high heat (350 degrees in an electric skillet).
  2. Add lentils, water, salt, pepper, cumin, thyme or oregano and bay leaves. Bring to a boil. Lower the heat to medium low (250 degrees in an electric skillet). Cover and simmer for 30 minutes, stirring occasionally.
  3. Add the green chilies, red bell pepper and carrots. Simmer 15 more minutes or until the lentils are very soft.
  4. Before serving, remove and discard the bay leaves and stir in the lime juice. Serve hot.
  5. Refrigerate leftovers within 2 hours.

Notes

  • Try topping soup with a dollop of sour cream and chopped tomatoes.
  • This soup is also good if a potato, another carrot, and celery are added.
  • Eliminate the chilies and cumin if you do not want the Mexican flavors.

Ingredients

1 cup dry barley
3 cups water
1⁄4 cup dried cranberries
1 cup fresh blueberries
1 cup sweet snap peas, chopped
2 cups apples or another fresh fruit or veggie, chopped (about 1 1/3 medium apples [3” diameter])
1⁄2 cup red bell pepper, seeded and chopped (about 1 small pepper)
1⁄2 cup green onions, sliced thin
1 Tablespoon vinegar
3 Tablespoons oil
1⁄4 cup lemon or lime juice

Directions

  1. Place barley and water in a 2 or 3 quart saucepan. Bring to a boil, then turn to low. Cook covered for 45 minutes.
  2. Rinse cooked barley briefly in cold water. Drain.
  3. Add remaining Ingredients. Toss well.
  4. Refrigerate leftovers within 2 hours.

Notes

  • Substitute different fruits and vegetables in season.
  • Add nuts or seeds for added protein

Ingredients

2 teaspoons oil
2 cups sliced onions
2 pounds winter squash, peeled, seeded, and cut into 2-inch cubes (4 generous cups)
2 pears, peeled, cored, and diced, or 1 can (15 ounces) sliced pears, drained and chopped
2 cloves garlic, peeled and crushed
2 Tablespoons coarsely chopped, peeled fresh ginger, or 1 teaspoon powdered ginger
1⁄2 teaspoon thyme
4 cups chicken or vegetable broth (see Notes)
1 cup water
1 Tablespoon lemon juice
1⁄2 cup plain nonfat yogurt

Directions

  1. Heat oil in a large pot over medium heat.
  2. Add onions and cook, stirring constantly until softened, 3 to 4 minutes.
  3. Add squash, pears, garlic, ginger and thyme; cook, stirring, for 1 minute.
  4. Add broth and water; bring to a simmer.
  5. Reduce heat to low, cover, and simmer until squash is tender, 35-45 minutes.
  6. Puree soup, in batches if necessary, in a blender. (If using a blender, follow manufacturer’s Directions for pureeing hot liquids.)
  7. Return soup to pot and heat through. Stir in lemon juice.
  8. Garnish each serving with a spoonful of yogurt.
  9. Refrigerate leftovers within 2 hours.

Notes

  • Broth can be canned or made using bouillon. For each cup of broth use 1 cup very hot water and 1 teaspoon or 1 cube bouillon

2 cups cooked pearl barley (cooking Directions below)
1 can (15 ounces) kidney beans, drained
1 cup corn (canned and drained, frozen, or fresh cooked)
1 large red bell pepper, seeded and finely chopped
1⁄2 cup sliced celery
1⁄4 cup sliced green onion
1 clove garlic, finely chopped or 1/4 teaspoon garlic powder
1⁄4 cup fresh lemon or lime juice
2 Tablespoons oil
salt
 and pepper to taste
fresh cilantro or parsley sprigs, for garnish (optional)

Directions

  1. Mix barley with remaining Ingredients, except garnish, in a large bowl.
  2. Cover and chill several hours or overnight to allow flavors to blend.
  3. Garnish with cilantro or parsley sprigs, if desired, and serve.
  4. Refrigerate leftovers within 2 hours.

Notes

  • One large ear of corn makes about 1 cup of cut corn.

  • Cook your own dry beans. One can (15 ounces) is about 1 1/2 to 1 3/4 cups drained beans.
  • To cook pearl barley:
    • In medium saucepan with lid, bring 3 cups water to a boil. Add 1 cup pearl barley and return to boil. Reduce heat to low, cover, and cook 45 minutes or until barley is tender and liquid is absorbed. Makes about 3 to 3 1/2 cups. Place any extra cooked barley in an airtight container and refrigerate for up to a week or freeze. Add cooked barley to soups, stews, casseroles and salads for a healthful whole grain boost

Ingredients

1 can (15 ounces) diced tomatoes

1⁄8 teaspoon salt and pepper

Directions

  1. In a medium skillet over medium heat, sauté onion and garlic in margarine until soft (about 5 minutes).
  2. Add turnips and sugar. Sauté, stirring occasionally, until lightly browned.
  3. Add broth and bring to a boil. Reduce heat and simmer until the liquid evaporates and the turnips are tender (about 30 to 40 minutes).
  4. Remove from heat. Stir in the lemon juice, parsley, salt and pepper. Serve hot.

2 large tomatoes, coarsely diced
1⁄4 cup honey
1⁄2 cup peanuts
lime wedges

Directions

  1. Boil water in a large pot; add spaghetti and cook until tender, about 10 minutes.
  2. Heat oil in a skillet over medium heat (300 degrees in an electric skillet). Add onion and sauté about 4 minutes.
  3. Stir in garlic, curry powder, chili paste, and soy sauce. Mix well.
  4. Stir in cabbage, carrot, and zucchini and cook, stirring, 3 to 5 minutes.
  5. Stir in green onions and tomatoes; continue to cook another 2 minutes.
  6. Drain pasta and mix in vegetables. Add honey and toss.
  7. Top with peanuts and serve with lime wedges.

  • Try adding 2 tablespoons peanut butter to increase protein.

Directions

  2. Place fish in baking dish.
  3. Mix lime juice, tomato, onion, cilantro, oil, peppers, and salt and spoon on top of fillets.
  4. Cover loosely with aluminum foil to keep fish moist.
  5. Bake 15-20 minutes or until fish flakes.
  6. Mix cabbage and onion; mix sour cream and salsa and add to cabbage mixture.
  7. Divide cooked fish among tortillas. Add 1/4 cup of slaw to each. Fold over and enjoy!

  5. Let chicken cool; slice into strips or chunks.

1 small butternut squash (about 1 pound)
3 medium tart apples [3” diameter], peeled and sliced
1⁄4 cup corn syrup

1 teaspoon ground cinnamon
1⁄2 teaspoon salt

TOPPING
1⁄2 cup all-purpose flour
1⁄2 cup quick-cooking oats
1⁄4 cup brown sugar, packed
6 Tablespoons cold butter or margarine

Directions

  1. Heat oven to 375 degrees F.
  2. Peel squash and cut in half lengthwise; discard seeds. Cut squash into thin slices.
  3. In a large bowl, toss the squash, apples, corn syrup and lemon juice.
  4. In a separate bowl, combine the brown sugar, cornstarch, cinnamon and salt; stir into squash mixture.
  5. Lightly spray or oil 13” x 9” x 2” baking dish. Transfer squash mixture to baking dish. Cover and bake at 375 degrees for 20 minutes.
  6. In a small bowl, combine the flour, oats and brown sugar. Cut in butter until mixture resembles coarse crumbs.
  7. Remove baking dish from oven and sprinkle topping over squash mixture. Return uncovered dish to oven.
  8. Bake 25 minutes longer or until squash and apples are tender and topping is lightly browned. Serve warm.
  9. Refrigerate leftovers within 2 hours.

1 green bell pepper

  2. Remove from heat and let cool slightly. Use a potato masher or fork to mash mixture to the consistency you want. Serve warm or cold.

Notes

  • When frozen or fresh cranberries are not available, substitute canned cranberry sauce for the cranberries and brown sugar.  Add 1 (14 ounce) can of cranberry sauce to the saucepan after the mixture has been simmering for about 15 minutes.

Directions

  1. In a small bowl, combine yogurt, vinegar, honey, onion powder, mustard, salt, lemon juice, oil and poppy seeds (if using). Mix well.
  2. Gently mix the dressing with the strawberries and cucumbers until evenly coated.
